Ashwagandha (Withania somnifera) is an adaptogenic root from the thousand-year-old Ayurvedic tradition, and today it’s one of the most studied herbs in modern science for its effect on cortisol, stress resilience and sleep quality.
It works because it helps the body regulate its response to chronic stress. It doesn’t erase the stress, it teaches the nervous system to handle it without burning out.

Ashwagandha (Withania somnifera) is a plant in the Solanaceae family, native to India, North Africa and the Mediterranean basin. It grows in dry, sandy soils and withstands extreme temperatures, a toughness that, according to Ayurvedic tradition, passes on to whoever takes it.
The part used is mainly the root, harvested in autumn when the concentration of active compounds peaks. Today you’ll find it as a powder, a standardized extract in capsules, or a mother tincture.
Ashwagandha in Ayurveda: two thousand years of tradition
The Sanskrit name literally means “smell of horse”, a nod both to the strong scent of the root and to the belief that it lent the strength and stamina of the animal. In Ayurveda it’s classed as a rasayana: one of the rejuvenating substances reserved for the elderly and the convalescent to restore physical vigour and mental clarity.
Its documented history goes back two thousand years. The Charaka Samhita, one of the two great founding texts of Ayurveda, cites it for improving memory, supporting the immune system and calming an agitated mind. The Sushruta Samhita prescribes it to strengthen weak children and elderly patients in recovery.
What’s fascinating, seen through the lens of modern science, is how accurate that classification turns out to be. The rasayana were herbs that worked over the long term, not as acute remedies. That’s exactly the mechanism clinical studies would document two thousand years later: meaningful effects after 4 to 8 weeks of regular use, not overnight.
Active compounds and how it works
The most studied active compounds in ashwagandha are the withanolides, a group of steroidal lactones with adaptogenic, anti-inflammatory and neuroprotective properties. Among them, withanolide A and withaferin A are the most studied for their effect on the central nervous system.
The main mechanism of action involves the HPA axis (hypothalamic-pituitary-adrenal), the system that regulates cortisol secretion in response to stress. Ashwagandha acts as a modulator of the HPA axis, easing chronic overstimulation without blocking the acute stress response, which stays necessary for survival.

- Modulation of GABA-A receptors (an anti-anxiety effect similar to benzodiazepines, but far milder and non-addictive)
- Reduction of inflammatory markers (NF-kB, pro-inflammatory cytokines)
- Support for hippocampal neurogenesis (the formation of new neurons in the memory region)
- Antioxidant action that protects cells from chronic oxidative stress
Scientifically documented benefits
Lower stress and cortisol
This is the most robust benefit in the literature. A randomized controlled trial by Chandrasekhar et al. (2012) on 64 adults with chronic stress found that 300 mg of root extract a day for 60 days reduced serum cortisol by 27.9% versus placebo, with significant improvements across every stress scale (PSS, GHQ-28) and quality-of-life measure (DOI: 10.4103/0253-7176.106022).

Better sleep and overnight recovery
A study by Langade et al. (2019) on 60 participants with insomnia showed that 300 mg of KSM-66 (a standardized root extract) twice a day for 10 weeks significantly improved sleep quality (PSQI), sleep onset latency, sleep efficiency and how rested people felt on waking, all versus placebo (DOI: 10.7759/cureus.6510).
The mechanism is probably indirect: by lowering evening cortisol, ashwagandha clears one of the main obstacles to falling asleep. If you’re building an ancestral sleep ritual, taking ashwagandha in the evening can amplify its effects.
I started taking ashwagandha (KSM-66 extract, 300 mg) in the evening after dinner, pairing it with a stretching ritual and a chamomile tea. For the first 15 days I noticed little. From the third week on, the change was clear: I fell asleep with fewer swirling thoughts and woke feeling more deeply rested. It’s not an instant hit like a sleeping pill, it’s more like a gradual turning down of the nervous system’s “background noise”.
Physical performance, strength and muscle recovery
A study by Wankhede et al. (2015) on 57 men doing resistance training showed that 300 mg of KSM-66 twice a day for 8 weeks produced significantly greater gains in muscle strength (chest press and leg extension), muscle mass and fat loss versus placebo, alongside higher testosterone and less post-exercise muscle damage (DOI: 10.1186/s12970-015-0104-9).
These effects are likely driven both by lower cortisol (which, in excess, is catabolic for muscle) and by the antioxidant action that limits post-workout oxidative stress.
How to use it: doses and formats
The dosage depends on the extract. The most studied forms are:
- KSM-66: a full-spectrum root extract standardized to 5% withanolides. Typical dose in studies: 300 to 600 mg a day.
- Sensoril: an extract from leaves and roots, standardized to 10% withanolides. Typical dose: 125 to 250 mg a day (more concentrated).
- Whole root powder: less standardized, traditional dose 3 to 6 g a day. Less convenient, but truer to traditional Ayurvedic use.
When to take it, morning or evening? There’s no single answer. If your main goal is daytime stress and focus, morning with food makes sense. If the goal is better sleep and lower evening cortisol, after dinner works better for most people. Some studies use a split dose (morning and evening). Start in the evening if you struggle to sleep.
How long until you see effects? Most studies show meaningful effects after 4 to 8 weeks of continuous use. Don’t expect results in the first week. Adaptogens work by accumulation, gradually modulating the HPA axis.

Contraindications and interactions
Ashwagandha is generally well tolerated at therapeutic doses in healthy adults, but there are situations where it’s contraindicated or calls for caution:
- Pregnancy and breastfeeding: contraindicated. Some animal studies show abortive effects at high doses. Always avoid during pregnancy.
- Autoimmune conditions: by boosting the immune system, it could worsen conditions like lupus, multiple sclerosis or rheumatoid arthritis. Consult your doctor.
- Thyroid conditions: ashwagandha can raise T3 and T4 levels. If you have hyperthyroidism or take thyroid medication, monitor your levels and consult your doctor before adding it.
- Interaction with sedatives and anxiolytics: a potentiating effect. Avoid combining it with benzodiazepines, barbiturates and other sedatives without medical supervision.
- Interaction with immunosuppressants: may reduce the drug’s effectiveness.
- Scheduled surgery: stop at least 2 weeks before any operation, due to its effect on the central nervous system.
- Rare liver toxicity: rare cases of liver damage have been reported with ashwagandha, generally at high doses or with low-quality products. Always choose certified, quality extracts and don’t exceed the recommended doses.
The most common side effects at standard doses are gastrointestinal (nausea, diarrhoea, stomach discomfort), especially on an empty stomach. Always take it with food.
